Fast enough for 400m; fit enough for 5k.


That sums up the way I think about high school training and the 400-5k system I like to use with developing athletes. No matter how talented a high school runner is, they are still in the early stages of development, so giving them an arsenal of tools is an essential part of their long-term success.


The 2026 12-week off-season Cross Country training plan contains much of the training that you'd probably expect from a traditional distance running training plan. And there's good reason for this, we know that stacking miles and putting in some threshold-type work is effective for a good fall Cross Country season. Runners will build up to the max volumes for their level of experience (Level 3, 2 & 1 in this plan) while introducing the workouts, or prerequisite workouts, that they'll need later in the season. All of this work gets the athlete fit enough to run a 5k and have success in any other event lasting more than 90 seconds.


What you may notice in this plan is the lack of post-run strides. I realize that's sacrilegious in American running culture and I am not anti-strides by any means. Some years, I have included them; some not. Strides are good for becoming more economical, but they don't build true speed. And if I view high school running as a time for development (which I do) then I have to put aside time to build this skill.


So, what you will see in this plan are sort sprints in the range of 30 to 50 meters, sprint-float-sprint drills and 5-10s hill sprints. This work is paired with plyometric work; jumps, skips and bounds. This is the like the work sprinters do, but in volumes that are different than what sprinters do. Distance runners have additional (essential) load to consider. This work gets your distance runners fast enough to run a 400m.
